Foundational Push, Pull and Hinge Strength Workout

A good full-body strength workout does not need dozens of exercises.

This session is built around three foundational movement patterns:

  • Lifting an object from the ground
  • Pushing through the upper body
  • Pulling through the upper body

The main exercises are:

  • Kettlebell deadlifts
  • Push-ups
  • TRX rows

These movements are performed in short sets every 30 seconds. This allows you to accumulate a meaningful amount of strength work while keeping each individual set manageable.

The workout then finishes with:

  • Side bends
  • Halos

These exercises add trunk strength, grip, shoulder movement and control.

Together, the session develops:

  • Hip and leg strength
  • Upper-body pushing strength
  • Upper-body pulling strength
  • Grip strength
  • Core and trunk control
  • Shoulder movement and stability
  • Muscular endurance
  • General work capacity

The exercises are simple to understand and can be adjusted for a wide range of abilities. However, simple does not mean easy.

Across the full 30-minute section, the amount of work can accumulate quickly.

Workout Overview

The workout has two parts.

Part A: Push, Pull and Hinge Density Block

Set a repeating 30-second timer.

Rotate through:

Interval 1

Complete:

  • 3 kettlebell deadlifts

Use the remainder of the 30 seconds to rest and prepare for the next exercise.

Interval 2

Complete:

  • 3 push-ups

Rest for the remainder of the interval.

Interval 3

Complete:

  • 3 TRX rows

Rest for the remainder of the interval.

Continue rotating through the three exercises for up to 30 minutes.

Under this format, one complete cycle takes 90 seconds.

Completing the full 30 minutes would produce:

  • 20 sets of kettlebell deadlifts
  • 20 sets of push-ups
  • 20 sets of TRX rows
  • 60 repetitions of each exercise
  • 180 total strength repetitions

Although each set contains only three repetitions, the total volume is substantial.

Part B: Side Bends and Halos

Complete three rounds:

B1. Side Bends

Complete:

  • 10 repetitions on each side

B2. Halos

Complete:

  • 10 repetitions in each direction

Rest as needed between exercises and rounds.

The original workout was designed to be completed within 60 minutes.

What Is Density Training?

Training density refers to the amount of work completed within a set period.

In this workout, you complete a small set every 30 seconds rather than completing one long set followed by an unstructured rest.

This creates a predictable rhythm:

  1. Complete the prescribed repetitions.
  2. Rest for the remainder of the interval.
  3. Move to the next exercise.
  4. Repeat.

The short sets can help you maintain better technique than attempting high-repetition sets continuously.

However, density training can still become demanding because the total volume gradually accumulates.

The first few minutes may feel relatively easy. After 15, 20 or 25 minutes, the repeated lifting, pushing and pulling can create considerable muscular fatigue.

The goal is not to fill every second with exercise. The unused portion of each interval is part of the workout.

Choose Your Starting Level

You do not need to begin with the full 30-minute version.

Beginner or Returning to Training

Complete 9–12 minutes.

This gives you approximately:

  • 6–8 sets of each exercise
  • 18–24 repetitions of each exercise

Use:

  • A light kettlebell
  • An elevated push-up
  • A more upright TRX row

You could also use a 40- or 45-second interval if you need more time to move safely between exercises.

Intermediate

Complete 15–21 minutes.

This provides approximately:

  • 10–14 sets of each exercise
  • 30–42 repetitions of each exercise

Choose exercise levels that allow you to complete all three repetitions without rushing.

Experienced

Complete the original 30-minute version.

The full session is best suited to someone who:

  • Is familiar with all three exercises
  • Can maintain consistent technique
  • Has experience with moderate-to-high training volume
  • Can recover during the remainder of each interval

Do not select exercise variations based only on what you can complete in the first five minutes.

Choose a level you can maintain across the full planned duration.

This Is One Workout, Not a Complete Training Program

This article provides one workout. It is not a complete training program.

A workout tells you what to complete during one training session.

A training program looks at the bigger picture. It determines:

  • Which exercises are appropriate for you
  • Which physical qualities need the greatest attention
  • How often you should train
  • How your sessions fit together across the week
  • How much weight and training volume you should begin with
  • How training fits around injuries, sport, work and other activities
  • How much recovery you need
  • When exercises should be progressed
  • When your program should be modified
  • Whether your training is moving you towards your goals

This workout includes:

  • A hip hinge
  • An upper-body push
  • An upper-body pull
  • Sideways trunk strength
  • Shoulder movement

A complete program would also consider whether you need:

  • Squatting strength
  • Single-leg strength
  • Overhead strength
  • Loaded carries
  • Rotational strength
  • Power
  • Balance
  • Cardiovascular conditioning
  • Mobility and recovery work

The workout provides today’s session.

Your program determines how this session contributes to your progress over weeks and months.

Who Is This Workout For?

This workout may suit someone who:

  • Wants to develop general full-body strength
  • Is familiar with kettlebell deadlifts
  • Can perform an appropriate push-up variation
  • Can safely use a TRX or suspension trainer
  • Wants to build strength and muscular endurance
  • Prefers short sets rather than long continuous sets
  • Has approximately 30–45 minutes available

The movements are highly scalable, which means the broad structure can also work for someone returning to strength training.

The key is choosing the correct:

  • Kettlebell weight
  • Push-up height
  • TRX body angle
  • Workout duration
  • Rest interval

Someone currently managing hand, wrist, shoulder, back or hip pain may require different exercise variations.

Equipment You Will Need

You will need:

  • One kettlebell
  • A TRX or similar suspension trainer
  • A wall, bench, box or bar for elevated push-ups if needed
  • One kettlebell or dumbbell for side bends
  • One light kettlebell, dumbbell or weight plate for halos
  • A repeating interval timer

You may need different weights for the deadlift, side bend and halo.

The deadlift should generally use a load that challenges the hips and legs.

The halo normally requires a considerably lighter weight because the load travels around the head and shoulders.

Using one weight for every exercise is unnecessary.

Exercise 1: Kettlebell Deadlift

Complete three repetitions during each deadlift interval.

The kettlebell deadlift is a hip-hinge exercise.

You begin with the kettlebell on the floor, move your hips backwards, grip the weight and use your hips and legs to stand.

The kettlebell then returns to the floor under control.

What Does the Kettlebell Deadlift Develop?

Kettlebell deadlifts can help develop:

  • Glute strength
  • Hamstring strength
  • General leg strength
  • Hip-hinge technique
  • Grip strength
  • Core and trunk stability
  • Confidence lifting an object from the ground

The deadlift teaches you to produce force through your hips and legs while maintaining control through your trunk.

Because the kettlebell returns to the floor after each repetition, you also have an opportunity to reset your position.

Daily-Life Carryover

The deadlift has a clear connection to everyday tasks involving lifting from a low position.

These may include:

  • Picking up shopping bags
  • Lifting a suitcase
  • Moving a box
  • Picking up gardening equipment
  • Handling tools
  • Lifting household items
  • Moving objects into or out of a vehicle
  • Picking something up from the floor

The gym exercise does not make every object or situation identical.

It provides a controlled environment in which to develop hip and leg strength and practise lifting with greater awareness.

Sporting Carryover

Hip and leg strength contribute to many physical and sporting activities, including:

  • Running
  • Accelerating
  • Jumping
  • Cycling
  • Rowing
  • Contact sports
  • Throwing
  • Swinging a racquet or club
  • Changing direction

The deadlift does not reproduce these sporting skills.

It develops general strength through the hips and legs that may support them.

Kettlebell Deadlift Coaching Tips

Focus on:

  • Positioning the kettlebell between or slightly in front of your feet
  • Keeping your feet firmly planted
  • Pushing your hips backwards
  • Maintaining a controlled trunk position
  • Keeping the kettlebell close to your body
  • Driving through the floor to stand
  • Finishing tall without leaning backwards
  • Returning the kettlebell under control
  • Resetting your position before the next repetition

The movement should primarily come from the hips and legs.

Avoid turning the exercise into a squat with the hips dropping excessively low, or lifting mainly through the lower back.

Kettlebell Deadlift Modifications

Possible alternatives include:

  • Raising the kettlebell onto blocks
  • Using a lighter kettlebell
  • Practising the hip hinge without weight
  • Using a dowel to learn trunk position
  • Dumbbell deadlifts
  • Trap-bar deadlifts
  • Cable pull-throughs
  • Glute bridges

Starting the weight from an elevated surface can reduce the range of movement while someone develops strength and technique.

Exercise 2: Push-Up

Complete three repetitions during each push-up interval.

The push-up develops upper-body pushing strength while requiring your trunk and lower body to maintain a stable position.

It does not need to be performed from the floor.

Push-ups can be completed with the hands placed on:

  • A wall
  • A high bar
  • A bench
  • A box
  • A lower bar
  • The floor

The height should be selected according to your strength and ability to maintain control.

What Do Push-Ups Develop?

Push-ups can help develop:

  • Chest strength
  • Shoulder strength
  • Triceps strength
  • Shoulder-blade control
  • Core and trunk stability
  • Whole-body coordination
  • Confidence supporting body weight through the arms

Unlike a seated pressing machine, the push-up requires the body to work as one connected unit.

Your upper body produces the pushing force while your trunk and legs maintain your position.

Daily-Life Carryover

Pushing strength is useful when:

  • Opening a heavy door
  • Moving furniture
  • Pushing a trolley
  • Getting up from the floor
  • Pushing equipment
  • Supporting yourself through your arms
  • Completing household or workplace tasks

The ability to maintain trunk control while pushing can be just as important as the strength of the arms and chest.

Sporting Carryover

Upper-body pushing strength may support physical qualities used in:

  • Throwing
  • Racquet sports
  • Contact sports
  • Swimming
  • Gymnastics
  • Climbing positions
  • Bracing against another player
  • Pushing away from the ground

A push-up develops general pushing strength and trunk control.

Sporting technique must still be practised through the sport itself.

Push-Up Coaching Tips

Focus on:

  • Placing your hands in a comfortable position
  • Maintaining a controlled line through your trunk
  • Keeping your feet or lower body stable
  • Lowering under control
  • Allowing your shoulder blades to move naturally
  • Keeping your elbows at a comfortable angle
  • Pressing the support away
  • Using a range you can control
  • Avoiding excessive sagging through the lower back

The aim is not simply to make your chest touch the floor at any cost.

Use the greatest range you can control while maintaining an organised position.

Push-Up Modifications

Possible options include:

  • Wall push-ups
  • High-incline push-ups
  • Bench push-ups
  • Bar push-ups
  • Floor push-ups
  • Tempo push-ups
  • Feet-elevated push-ups
  • Weighted push-ups

Elevating the hands is generally an effective way to reduce the difficulty while preserving the basic push-up movement.

As strength improves, the support height can gradually be lowered.

Exercise 3: TRX Row

Complete three repetitions during each TRX-row interval.

The TRX row is an upper-body pulling exercise performed using suspension straps.

You begin with the arms extended and pull your body towards the handles while maintaining a stable body position.

Your body angle determines much of the difficulty.

Standing more upright makes the exercise more manageable.

Moving the feet further forward and becoming more horizontal increases the amount of body weight you must pull.

What Do TRX Rows Develop?

TRX rows can help develop:

  • Upper-back strength
  • Lat strength
  • Arm strength
  • Grip strength
  • Shoulder-blade control
  • Core and trunk stability
  • Whole-body coordination

Rows provide an important balance to upper-body pushing exercises.

The push-up trains you to push away from a surface. The TRX row trains you to pull yourself towards a support.

Daily-Life Carryover

Pulling strength is useful when:

  • Opening a heavy door
  • Pulling an object towards you
  • Moving furniture or equipment
  • Handling bags and luggage
  • Holding onto a rail
  • Climbing
  • Pulling gardening or work equipment
  • Controlling an object moving away from you

Upper-back strength can also help you manage tasks where the arms work in front of the body for extended periods.

Sporting Carryover

Pulling strength may support activities involving:

  • Swimming
  • Rowing
  • Paddling
  • Climbing
  • Racquet sports
  • Grappling
  • Contact sports
  • Gymnastics
  • Obstacle-course activities

The TRX row does not directly reproduce each of these skills.

It develops general upper-body pulling strength and shoulder control that may contribute to them.

TRX Row Coaching Tips

Focus on:

  • Establishing a secure grip
  • Keeping your feet firmly positioned
  • Maintaining control through your trunk
  • Pulling your chest towards the handles
  • Keeping your shoulders away from your ears
  • Allowing the shoulder blades to move naturally
  • Avoiding excessive twisting
  • Lowering your body under control
  • Maintaining a consistent body angle

Do not choose such a difficult angle that you need to shorten the movement or use momentum.

TRX Row Modifications

Possible alternatives include:

  • Standing more upright
  • Reducing the range of movement
  • Using a staggered stance
  • Cable rows
  • Resistance-band rows
  • Bench-supported dumbbell rows
  • Chest-supported rows
  • Lat-pulldown variations

The TRX makes the exercise easy to scale because you can change the difficulty simply by adjusting your foot position.

Part B: Side Bends and Halos

After the main 30-minute block, complete three rounds of side bends and halos.

This section adds trunk and shoulder work in directions not heavily trained during the deadlift, push-up and row.

Exercise 4: Side Bend

Complete 10 repetitions on each side.

A weighted side bend generally involves holding a kettlebell or dumbbell in one hand and moving through a controlled sideways range before returning to an upright position.

The original workout does not specify the exact side-bend variation.

Follow the version demonstrated by your coach.

What Do Side Bends Develop?

Controlled side bends can help develop:

  • Strength along the sides of the trunk
  • Lateral trunk control
  • Grip strength
  • Awareness of side-to-side movement
  • Control while holding an uneven load

The muscles along the side of the trunk can both produce and resist sideways movement.

This is slightly different from a suitcase carry, where the goal is generally to remain upright and resist bending.

During a side bend, a controlled amount of lateral movement is deliberately produced.

Daily-Life and Sporting Carryover

Sideways trunk strength and control may be useful when:

  • Reaching towards one side
  • Moving an object beside you
  • Handling an uneven load
  • Carrying something in one hand
  • Recovering balance after being pulled sideways
  • Completing gardening or household tasks

It may also contribute to general trunk control during:

  • Running
  • Throwing
  • Racquet sports
  • Contact sports
  • Swimming
  • Climbing
  • Changing direction

The goal is not to use the heaviest possible weight or create the greatest possible range.

The movement should remain deliberate and controlled.

Side-Bend Coaching Tips

Focus on:

  • Beginning from a tall standing position
  • Keeping both feet firmly planted
  • Moving through a comfortable sideways range
  • Avoiding excessive forward or backward twisting
  • Keeping the weight close to your body
  • Returning to upright under control
  • Using a weight that does not pull you off balance
  • Completing a similar controlled range on both sides

Side-Bend Alternatives

Possible alternatives include:

  • A lighter weight
  • A smaller range of movement
  • Suitcase holds
  • Suitcase carries
  • Side planks
  • Pallof presses
  • Cable side bends
  • Offset farmer’s carries

The best alternative depends on whether the aim is to produce lateral movement or resist it.

Exercise 5: Halo

Complete 10 repetitions in each direction.

A halo involves moving a kettlebell, dumbbell or weight plate around the head in a controlled circular path.

The weight passes around the head while the trunk remains relatively stable.

What Do Halos Develop?

Halos can help develop:

  • Shoulder movement
  • Upper-back mobility
  • Shoulder-blade control
  • Coordination around the shoulder
  • Grip strength
  • Trunk stability while the arms move
  • Control through different arm positions

The exercise moves the shoulders through positions that are not used extensively during the push-up and TRX row.

It can therefore provide a useful finishing movement after the main strength block.

Daily-Life and Sporting Carryover

Everyday activities do not always happen directly in front of the body.

We reach around, behind and above ourselves when:

  • Dressing
  • Placing objects onto shelves
  • Handling bags
  • Performing household tasks
  • Reaching into a vehicle
  • Moving equipment
  • Participating in recreational activities

Shoulder movement and control may also support:

  • Swimming
  • Throwing
  • Tennis and other racquet sports
  • Golf
  • Paddling
  • Climbing
  • Overhead sports

The halo does not replicate these activities exactly.

It provides an opportunity to move and control the shoulders through several positions.

Halo Coaching Tips

Focus on:

  • Starting with a light weight
  • Holding the weight securely
  • Moving slowly around the head
  • Moving the weight around your head rather than moving your head around the weight
  • Keeping your ribs and trunk controlled
  • Avoiding excessive arching through the lower back
  • Using a comfortable range
  • Completing repetitions in both directions

A halo is not intended to be a heavy strength exercise.

Control and comfortable shoulder movement are more important than load.

Halo Modifications

Possible alternatives include:

  • Using a lighter weight
  • Using a small weight plate
  • Reducing the range
  • Performing the movement without load
  • Shoulder circles
  • Controlled shoulder mobility drills
  • Wall slides
  • Band pull-aparts

Why Do These Exercises Work Well Together?

The main section combines three foundational movement patterns.

Kettlebell Deadlift: Hinge

The deadlift develops strength through the hips and legs while teaching you to lift from the ground.

Push-Up: Push

The push-up develops upper-body pushing strength while the trunk stabilises the body.

TRX Row: Pull

The TRX row develops upper-body pulling strength and balances the pushing work.

The exercises are alternated rather than completing all the deadlifts, then all the push-ups and finally all the rows.

This allows one movement pattern to receive some recovery while another is working.

The short sets also help maintain movement quality as the total volume increases.

The side bends and halos then add:

  • Sideways trunk strength
  • Grip
  • Shoulder movement
  • Upper-back control

The result is a simple but reasonably well-rounded session.

However, it is still only one workout.

It does not include significant:

  • Squatting
  • Single-leg strength
  • Overhead pressing
  • Loaded carrying
  • Rotation
  • Power
  • Cardiovascular conditioning

These may be included elsewhere within a complete training program.

How Hard Should the Workout Feel?

The first several rounds should feel controlled.

You should have enough time to complete the three repetitions and prepare for the next exercise without rushing.

As the session progresses, you may notice:

  • Fatigue through the hips and legs
  • Greater upper-body fatigue
  • An increase in breathing rate
  • Reduced grip strength
  • A greater need to concentrate on technique
  • Less rest remaining within each interval

Reduce the load, exercise difficulty or total duration if:

  • You cannot complete the repetitions comfortably within the interval
  • Your deadlift position changes significantly
  • You begin lifting mainly through your back
  • Your push-up position collapses
  • Your TRX rows become dominated by momentum
  • You can no longer control the lowering portion
  • Your transition between exercises becomes rushed
  • You experience pain rather than normal muscular effort

You could also increase the interval from 30 seconds to 40 or 45 seconds.

The timer should organise the workout—not force you to perform an exercise faster than you can control.

How Can You Progress the Workout?

Progress one variable at a time.

You could:

  • Increase the total duration
  • Progress from 12 minutes to 15 minutes
  • Gradually build towards the full 30 minutes
  • Add a small amount of deadlift weight
  • Lower the push-up support
  • Use a more challenging TRX body angle
  • Improve the control of each repetition
  • Use slightly more resistance for the side bend
  • Improve the halo range and control
  • Reduce the interval length only if appropriate
  • Complete the same session with more consistent technique

You do not need to increase all three main exercises at once.

For example, your deadlift weight may increase while your push-up and TRX-row variations remain unchanged.

You may also progress the push-up without increasing the session duration.

Progress should reflect the quality of your previous training rather than simply your ability to survive the full 30 minutes.

  • When an exercise, weight or training volume should be progressed
  • When your program needs to be modified

Two members may train beside each other while following completely different programs because they have different goals, starting points and training histories.

One member may deadlift a light kettlebell from an elevated surface, perform push-ups against a high bar and use an upright TRX row.

Another may use a much heavier deadlift, floor push-ups and a near-horizontal row.

Both can receive an appropriate challenge within the same supervised small-group environment.

Our coaches supervise each session, monitor how you are moving and make adjustments when required. Your program can then gradually progress as your strength, confidence and physical capacity improve.

The value is not simply being given a list of exercises.

It is having a program designed for you, coached properly and progressed over time.

Should You Try This Workout?

This workout may be useful if you are familiar with kettlebell deadlifts, push-ups and TRX rows and can choose suitable weights, exercise variations and duration.

However, one online workout cannot assess your technique, injury history, current training capacity or how the session should fit into the rest of your week.

That is the difference between completing a workout and following an individualised training program.
